Where does the 90-minute rule come from?

The argument usually goes like this: when you wake up, cortisol rises to help you feel alert. If you add caffeine on top, you "waste" it or blunt your natural wake-up. And because a sleep-pressure chemical called adenosine is still being cleared in the morning, coffee just masks it until it all hits you after lunch.

Some of the pieces are true. Cortisol does rise sharply in the first 30–45 minutes after waking, which researchers call the cortisol awakening response[1]. Caffeine can raise cortisol too, but regular coffee drinkers build tolerance, so the effect is smaller[2]. What is missing is a study showing that waiting 90 minutes gives you more energy or prevents a crash.

What does the research say about morning grogginess?

The groggy feeling right after waking is called sleep inertia. It usually fades within 15 to 60 minutes but can last longer after short or broken sleep[3].

Caffeine is one of the better-studied ways to reduce it. In a lab study, a low, steady dose of caffeine removed the attention problems caused by sleep inertia[4]. So if you need to be sharp soon after waking (early shift, school run, a morning drive), there is no strong reason to hold off.

Is coffee on an empty stomach a problem?

Maybe a small one. In a crossover study of healthy adults, drinking strong black coffee (about 300 mg of caffeine) before breakfast after a night of disrupted sleep impaired blood sugar control compared with no coffee[5]. It was a small, short study, so it does not mean morning coffee is harmful. But it is a reasonable argument for having coffee with food, or after breakfast, rather than on its own.

So when is the best time to drink coffee?

The timing that matters most is at the other end of the day. A 2023 meta-analysis found caffeine cut total sleep by about 45 minutes on average and suggested finishing a typical cup at least about 9 hours before bed[6]. Poor sleep is the real driver of next-day crashes.
